Urolithin A: What It Actually Does (and Who Can't Make It)

Urolithin A is one of the more interesting compounds in the supplement aisle, partly because of what it does and partly because of a quirk that almost nobody mentions: you may not be able to make it at all.

What foods contain urolithin A?

None of them. That is the honest answer, and it is the part almost every article on this gets wrong. No food contains urolithin A. What foods contain is the raw material: ellagitannins and ellagic acid. Your gut bacteria are what turn those into urolithins. No conversion, no urolithin A — however good your diet is.

So the useful question is not "what foods contain urolithin A" but "what foods contain the precursor". Those are the richest sources:

Blackberries, strawberries moderate
Walnuts ~59 mg
Pecans, almonds, chestnuts lower, but present

Two things are worth noticing there. Raspberries hold their own against pomegranate, despite pomegranate getting essentially all of the marketing — and pomegranate juice is a concentrated source too, since the punicalagins sit in the peel that gets pressed. Walnuts are far lower than their reputation suggests, at roughly a fifth of raspberries.

Treat these numbers as ballpark. Published figures vary between studies, and the real content shifts with variety, ripeness and how the fruit was stored. Nobody should be counting milligrams of ellagitannin.

Researchers group people into urolithin "metabotypes" based on what their bacteria produce. Broadly: some people produce urolithin A, some produce other urolithins instead, and some produce essentially none. Commonly cited estimates put the reliable producers at around a third to a half of the population — meaning a large share of people get little or nothing from eating pomegranate, however much of it they eat.

That is the actual argument for supplementing it, and it is a better argument than the one most brands make.

What mitophagy actually is

Urolithin A promotes mitophagy. The word sounds technical; the idea is not.

Mitochondria are the parts of your cells that turn food into usable energy. They take damage over time, and damaged mitochondria are worse than useless — they produce less energy and more waste. Mitophagy is the process by which a cell identifies the broken ones, breaks them down, and recycles the parts.

It is quality control. As we age, it gets less efficient, and the proportion of damaged mitochondria rises. That is a reasonable candidate explanation for part of why energy declines with age.

What the research shows

Better than most supplement ingredients, and narrower than most labels suggest.

Human trials have measured improvements in mitochondrial gene expression and, in middle-aged and older adults taking it over several months, improvements in muscle endurance. Trials have generally used doses in the hundreds of milligrams per day, and the effects appeared over months rather than weeks.

The compound is also unusually well characterised for safety in this category, having gone through formal safety review as a food ingredient.

What the research does not show

We will be direct, because this is where most pages go vague.

  • It is not a weight loss compound. The human evidence is about mitochondrial function and muscle endurance, not fat loss. If a label implies otherwise, it is reaching past the data.
  • The effect sizes are modest. Measurable and meaningful over time, not dramatic.
  • Most trials are small and relatively short. This is an early field, and the long-term picture is not in.
  • It is not an energy stimulant. Nothing about it produces a same-day lift. If you feel something within an hour, that is not this.

It is in our formula because cellular energy is part of why people feel flat when they eat less — not because it burns anything.

How it compares to other "energy" ingredients

Worth situating, because these get conflated:

  • Caffeine makes you feel more alert now. It does nothing for mitochondria.
  • CoQ10 participates in the energy production chain itself.
  • NAD+ precursors (NMN, NR) aim at a different part of cellular metabolism.
  • Urolithin A is the only one of these aimed at clearing out damaged mitochondria rather than at running the existing ones harder.

Can you just eat pomegranate instead?

If you are a good converter, largely yes — and it is a perfectly sensible thing to eat either way. If you are not a converter, no amount of pomegranate juice will fix it, because the missing step is bacterial rather than dietary.

There is no simple home test. That is precisely why direct supplementation exists: it skips the conversion step entirely.

It is also a reminder of something that runs through this whole category: what a supplement does for you depends on the bacterial community that receives it. That is the same reason diet changes one gut bacterium and not another.

Common questions

How long before it does anything?

Trials measuring muscle endurance ran for months. This is not a compound with a next-day feeling, and anything selling it as one is misdescribing it.

Does it interact with anything?

No major interactions are established, but the data are limited. Standard advice applies if you take prescription medication.

Is a higher dose better?

Not established. Trials have used specific doses; more has not been shown to do more, and in this category "more" is usually a marketing decision rather than a scientific one.

Should I take it with food?

It is fat-soluble in character, so taking it with a meal containing some fat is reasonable. This is practical advice rather than a trial finding.
